Nutrition for Muscle Growth
The physiology of Chapters 1 and 2, turned into a plate of rice, dal and curd.
Goal of this chapter: to convert everything you learned about muscle protein synthesis into decisions you can make at a real Indian dining table — how big a calorie surplus should be, how much protein you actually need and where to get it on a vegetarian or hostel budget, why carbohydrate is a muscle-building nutrient and not an enemy, how to spread protein across a day, what to eat before and after training, what to do at night, and how much water it all takes. By the end you should be able to write a complete muscle-gain day for yourself or a client using nothing more exotic than dal, roti, curd, eggs, paneer, soya and a kirana shop.

Calorie Surplus
Explain why new muscle requires surplus energy, calculate a sensible surplus in kilocalories, and predict what happens when the surplus is too small or too large.
Chapter 2 left you with a ledger: synthesis on one side, breakdown on the other, growth only when synthesis stays ahead. Training writes the instruction and protein supplies the bricks — but there is a third item nobody mentions in the gym: the energy to run the construction site.
1Building a room on the terrace
Imagine your family adds a room on the terrace. Bricks are protein — but you also need cement, water and wages for the mason. If the bricks are stacked and nobody can be paid, the room does not get built, and if money is very tight the family starts selling furniture.
Your body works the same way. Calories pay the wages. When energy in is chronically below what you burn, the body prioritises staying alive over adding tissue, and some amino acids get burned as fuel.
2What a surplus actually is
Your maintenance intake is the number of kilocalories that keeps your weight stable over a few weeks. A surplus is eating above that number. That is the whole definition.
Maintenance is not a constant. It rises when you train more, walk more, or gain weight; it falls when you sit more or lose weight. So a surplus is not a number you calculate once — it is a number you keep re-checking against the scale.
The usual starting estimate is bodyweight in kilograms times 30 to 35 for a moderately active person — a 65 kg student training four days a week lands near 2,000–2,200 kcal. Treat it as a first guess the scale will correct within three weeks.
Energy balance is calories in minus calories out. Muscle gain is favoured by a small positive balance; fat loss requires a negative one. That is why doing both at once is hard for anyone who is not a beginner, returning from a layoff, or carrying a lot of excess fat.
3How big should the surplus be?
A natural lifter may add on the order of 1 kg of lean tissue per month in the earliest months, falling to a few hundred grams monthly after the first year or two. New muscle is cheap to store, and 250–500 kcal a day covers it. Eat 1,000 above maintenance and you do not grow twice as fast — the rate is capped by training, recovery, hormones and age, and calories beyond that cap become fat.

The rule that survives contact with reality: aim for 0.25 to 0.5 percent of bodyweight per week. For a 60 kg person, 150–300 g a week — something a home scale can detect over a fortnight.
4The Indian version of this problem
This goes wrong in two opposite ways. The under-eater trains six days a week, eats two mess meals and a packet of biscuits, and cannot see why nothing changes. He has protein powder on the shelf and nowhere near enough total food — bricks, but no wages.
The dirty bulker, told to “eat everything,” adds buttered parathas, sweetened milk and samosas after training. Six kilos in two months, four of them fat, then four months dieting it off. Net muscle after six months: barely more than patience would have given him in three.
Myth: “Bulk first, then cut. The bigger the bulk, the bigger the muscle.”
Reality: Muscle gain has a ceiling set by training and recovery, not by your plate. Beyond it every extra calorie is stored as fat, and dieting it off later costs training energy.
Arun, 24, weighs 58 kg and works in a Coimbatore call centre on about 1,900 kcal a day. He adds a roti and a katori of dal at lunch, a boiled egg and a banana in the evening, and 200 ml of milk at night — roughly 350 extra kilocalories. Eight weeks later he is 60.2 kg, waist unchanged, and nothing was bought that his family did not already cook.
If you already carry a lot of excess fat, a surplus is usually the wrong first move — train hard at maintenance for eight to twelve weeks instead. And if you have a diagnosed metabolic or hormonal condition such as thyroid disease, PCOS or diabetes, the surplus question belongs with your doctor or a registered dietitian before it belongs in a gym conversation.
A 70 kg lifter is gaining 0.9 kg per week on a large surplus and is delighted. Why should you be worried, and what would you change?
- Muscle needs material (protein) and energy (calories); a deficit blunts growth even when protein is high.
- 250–500 kcal above maintenance suits most people; target 0.25–0.5 percent of bodyweight per week.
- Muscle gain has a ceiling; calories above it become fat, not extra muscle.
- High body fat or an existing medical condition changes the plan — get evaluated first.
- Define maintenance intake and explain why it changes as you gain weight.
- Estimate a starting maintenance figure for a 68 kg office worker training four days a week, showing your working.
- Give the target weekly rate of gain as a percentage of bodyweight and convert it to grams for a 55 kg woman.
- Using the terrace-room analogy, explain what happens to dietary protein when calories are too low.
- A client gained 5 kg in six weeks and his waist is up 4 cm. Diagnose and correct.
- Name two situations where you would not use a surplus, and say what you would do instead.

Protein Requirements
Set a defensible daily protein target in grams per kilogram, adjust it for vegetarians and for a calorie deficit, and hit it from ordinary Indian foods.
Lesson 3.1 paid the wages. Now we order the bricks. Protein is the only macronutrient supplying nitrogen, and nitrogen is what amino acids — and therefore muscle — are made of. You cannot build muscle from rice alone, however much of it you eat.
1The wall that keeps being rebuilt
Picture a compound wall a contractor demolishes and rebuilds every day. Some bricks crack and are discarded. Unless a fresh lorry-load arrives each morning, tomorrow's wall is slightly smaller.
That is protein turnover. Your body breaks down and rebuilds roughly 250–300 g of protein a day, recycling most amino acids but losing a fraction. Dietary protein replaces the losses; anything above them is available for building.
2The numbers
The Indian RDA for a sedentary adult sits around 0.8–1.0 g per kg. That answers “how little can I eat without becoming deficient?” — never “how much do I need to grow?”
For someone lifting weights, the research converges on roughly 1.6 g per kg per day, with little further benefit above about 2.2 g/kg. Between those numbers lies your working range.

Use current bodyweight if you are in a normal range. For someone carrying a lot of excess fat, calculate on target or lean bodyweight — fat tissue does not need amino acids.
Protein quality combines two things: how completely you digest a food's amino acids, and whether it supplies all nine essential ones in useful amounts. Animal proteins and soya score high. Cereals are short of lysine; pulses are short of methionine. This is exactly why the Indian plate pairs them.
3Where the protein actually is
Most learners misjudge this badly. “Dal is protein” is true of dry dal — but a katori of cooked dal is mostly water. Here is what a real serving delivers.

4Vegetarian and budget protein
Two honest facts sit side by side. Plant proteins are digested slightly less completely and carry less leucine per gram, which is why the vegetarian target rises by 10–20 percent. And that adjustment is small — every gram of it is reachable from any Indian market.
The cheapest reliable protein in India is not a powder. By rupees per 10 g of protein, soya chunks and eggs sit at the bottom, then dals and milk, then paneer, then chicken, with imported whey isolate at the top. Soya chunks give about 15 g for the price of a cup of tea, and unlike most plant foods they carry a complete amino acid profile.
Complementary pairing does the rest. Roti and dal, rice and sambar, idli and chutney, khichdi, dhokla — grain covers the methionine gap in legumes and legumes cover the lysine gap in grain. Your grandmother's plate was solving an amino acid problem long before anyone named it.
Myth: “Vegetarians cannot build serious muscle without whey.”
Reality: A supplement is a convenience, not a requirement. A vegetarian eating soya, paneer, curd, milk, rajma and chana reaches 2 g/kg comfortably. Powder earns its place only when appetite, travel or time makes whole food impractical.
Meera, 26, is vegetarian and 55 kg, targeting 100 g a day. Breakfast: besan chillas with curd (18 g). Lunch: rajma, roti, rice (24 g). Snack: soya chaat with peanuts (22 g). Dinner: paneer bhurji and roti (26 g). Bedtime: milk (7 g). Total 97 g, home kitchen, no supplement.
A 72 kg vegetarian lifter in a surplus asks for a daily protein number, and says he already eats “lots of dal.” What do you tell him?
- The RDA answers “how little to avoid deficiency,” not “how much to grow.”
- 1.6–2.2 g/kg covers nearly every trained person; vegetarians and dieters sit at the upper end.

Carbohydrate Requirements
Explain how carbohydrate fuels training and supports growth, and set a daily gram target that fits an Indian plate.
You have wages and bricks. Now the diesel. Carbohydrate is what lets you train hard enough to earn the growth signal from Chapter 2 — and in Indian gyms it is the macro most often blamed for everything.
1The generator and the fuel tank
Think of a shop generator. Diesel in the tank is glycogen — carbohydrate stored in muscle and liver. A hard set of squats runs it flat out. If the tank is half empty the generator sputters: your last two reps disappear and the session that was meant to signal growth signals much less.
A trained adult stores roughly 400–500 g of glycogen, most of it inside muscle. Each gram is held with about 3 g of water — which is why a few days of high-carbohydrate eating makes muscles look fuller and the scale jump.
2Three jobs carbohydrate does for muscle
It fuels the work. Resistance training runs mainly on stored carbohydrate, and reps close to failure are where the tension signal lives.
It spares protein. When carbohydrate is scarce, the body converts amino acids to glucose. Bricks get burned as fuel. Adequate carbohydrate keeps dietary protein doing its own job.
It supports recovery. Carbohydrate raises insulin, which suppresses muscle protein breakdown. Insulin does not build muscle by itself, but by holding breakdown down it helps the daily ledger stay positive.
Protein sets the ceiling on how much muscle you can build. Carbohydrate largely sets the ceiling on how hard you can train to earn it. In a hard-training lifter, a very-low-carbohydrate diet shows up as flat sessions long before it shows up on a blood test.
3How much
Carbohydrate is the last macro you set. Fix protein, fix fat at its minimum, and give the remaining calories to carbohydrate. For most trained people in a surplus that lands between 4 and 7 g per kg per day.

4The Indian carbophobia problem
Somewhere in the last decade “rice makes you fat” became gospel in Indian gyms, and a generation of lifters started eating six egg whites and two roti and wondering why they were weak.
Rice does not make you fat. A surplus of total calories does, and rice is simply an easy way to reach one. A hostel student who drops rice is not removing fat — he is removing the diesel for his squats and most of his appetite for total food.
Choose the form sensibly rather than avoiding the macro. Millets, whole wheat and legumes bring fibre and micronutrients that refined flour does not. But if you are underweight and need training fuel, white rice and poha are not the enemy — they are the tool.
Two to three days of higher carbohydrate intake after a low-carbohydrate stretch can add one to two kilograms on the scale, almost all of it glycogen-bound water. This is why people who “cut carbs” drop weight fast in week one and conclude, wrongly, that they lost fat.
Kiran, 20, in a Nagpur hostel, cut rice to “stay lean” and his bench press fell from 55 kg to 47 kg in a month. He added a katori of mess rice at lunch, poha before evening training and a banana afterwards — about 110 g of extra carbohydrate. Three weeks later his lifts had recovered and he was 1.2 kg heavier with the same waist.
A lifter is eating 2.2 g/kg protein but only 2 g/kg carbohydrate and complains his last sets have collapsed. What is happening, and what would you change first?
- Glycogen is the fuel for hard resistance training; a drained tank means a weaker growth signal.
- Carbohydrate spares protein and, via insulin, helps suppress muscle protein breakdown.
- 4–7 g/kg suits most trained people in a surplus; set it after protein and minimum fat.
- Rapid weight change on low-carbohydrate diets is mostly glycogen water, not fat.
- Define glycogen and state roughly how much a trained adult stores.

Fat Requirements
Set a minimum and a practical range for dietary fat, and explain what happens to hormones and health when fat goes too low or too high.
Protein and carbohydrate are set. Whatever calories remain go to fat — but fat is not merely a filler. It has a floor you must not go under, and a ceiling that quietly steals your training fuel.
1The oil in the machine
A flour mill runs on electricity, but it still needs oil in its bearings. The oil is not the power source; without it the machine grinds itself down.
Dietary fat is that oil. It builds every cell membrane, carries the fat-soluble vitamins A, D, E and K, supplies essential fatty acids your body cannot make, and provides raw material for steroid hormones including testosterone. Cut it too far and the machinery turns for a while — then joints ache, skin dries, cycles become irregular and recovery slows.
2Floor, range and ceiling
The safe working floor for a training adult is about 0.6 g per kg of bodyweight, or roughly 20 percent of total calories, whichever is higher. Below that, sustained very-low-fat intake has been associated with reduced testosterone in men and, in women, with menstrual disturbance when combined with low total energy.
The practical range for muscle gain is 0.8 to 1.2 g per kg, or about 20–30 percent of calories. Above roughly 35 percent you are simply displacing carbohydrate, and since fat carries 9 kcal per gram against carbohydrate's 4, it is very easy to overshoot the surplus without noticing.

3Where fat hides on an Indian plate
Indian cooking adds fat invisibly — tadka, gravy, deep-frying, paneer. Most people underestimate their intake badly, then wonder why a “small” surplus became a large one.

Two spoons of oil in the day's cooking, a bowl of paneer, a handful of peanuts and two eggs already put a 65 kg lifter at his full fat allowance before anything is fried.
4Quality, and the ghee question
Within a sensible total, the mix matters. Take most fat from unsaturated sources — groundnut, mustard, sesame and rice-bran oils, nuts, seeds and fatty fish — keeping saturated fat moderate. Include omega-3: fish twice a week, or flaxseed, chia and walnuts for vegetarians. Avoid repeatedly reheated frying oil, common in street food.
Ghee is neither superfood nor poison. It is a concentrated saturated fat: nine calories a gram, useful for flavour and for adding calories to an underweight person's diet. One or two teaspoons a day fits almost any plan. A tablespoon on every roti does not.
Myth: “Eating more fat, especially ghee, raises testosterone and builds muscle.”
Reality: Restoring fat from a deficient intake to a normal one supports normal hormone production. Pushing beyond that does not push hormones higher — it adds calories and takes them from carbohydrate. Nutrition improves the odds of a healthy hormonal profile; it does not act like a drug. A suspected hormonal problem is a matter for a doctor, not a jar of ghee.
Deepak, 30, from Indore, was on a “keto bulk” — paneer, eggs, ghee, almost no grain. He gained 4 kg in ten weeks, his waist went up 5 cm and his squat stalled. Restructured to 1.9 g/kg protein, 1.0 g/kg fat and the rest carbohydrate at the same calories, his training volume rose within a fortnight.
A 60 kg woman on 1,900 kcal is eating 25 g of fat a day and reports fatigue, dry skin and an irregular cycle. What is your first nutritional concern and your first non-nutritional action?
- Fat is structural and hormonal, not optional; the working floor is about 0.6 g/kg or 20 percent of calories.
- 0.8–1.2 g/kg suits most people building muscle; above 35 percent of calories it crowds out training fuel.
- Indian cooking hides fat in tadka, gravy, paneer and frying — measure the oil for a week to see the truth.
- Ghee is a normal fat with normal calories — useful in teaspoons, not in tablespoons.
- State the fat floor in two different units and explain why the higher of the two applies.
- List four jobs dietary fat performs in the body.
- Calculate a fat target in grams for a 75 kg lifter eating 2,900 kcal.
- Estimate the hidden fat in a day of home-cooked Indian meals and name the three main sources.
- Answer a client who believes ghee raises testosterone, without dismissing ghee entirely.

Meal Timing
Place meal timing correctly in the hierarchy of what matters, and explain what timing can and cannot achieve.
You now have your numbers: calories, protein, carbohydrate and fat. This lesson answers the question every learner asks next — does the clock matter? Yes, but far less than the internet claims, and only after the bigger levers are pulled.
1Building the house before choosing the curtains
When you build a home the order matters: foundation, structure, roof, plaster, paint, curtains. Choosing beautiful curtains for a house with no roof is a waste of attention.
Nutrition has the same order. Calories are the foundation, protein the structure, the carbohydrate and fat split the roof, meal distribution the plaster, workout timing the paint, supplements the curtains. Most people in Indian gyms argue about curtains while standing in a house with no roof.
2What timing genuinely does
Timing has three real, modest jobs.
It keeps amino acids available. Muscle protein synthesis rises for a few hours after a protein feeding, then returns to baseline. Spacing feedings means more of the day spent in a building state — the mechanism behind Lesson 3.6.
It supports the session. Eating carbohydrate within a few hours before training means a fuller tank and a better quality of work. Not magic — just diesel in the generator.
It makes the plan possible. A schedule that fits your timetable, your shift, your mess hours and your family's cooking is one you will follow for a year. Adherence beats optimisation.
3What timing does not do
It does not override totals. Eating 90 g of protein perfectly spaced does not beat eating 140 g imperfectly spaced when your target is 140 g.
It does not create a metabolic emergency. Missing a meal by two hours does not trigger “starvation mode.” Your body carries hours of circulating amino acids and days of glycogen and fat.
It does not change the calorie value of food by the clock. Rice does not become more fattening after 8 p.m. We will take that myth apart properly in Lesson 3.9.
Myth: “You must eat every two to three hours or the body goes catabolic and eats muscle.”
Reality: The six-small-meals rule came from bodybuilding culture, not evidence. Meal frequency itself has a small effect on body composition when protein and calories are matched. What matters is that the day's protein is split into a few meaningful servings, and that you can sustain the pattern.
4A workable Indian schedule
Rather than inventing an artificial timetable, fit protein anchors to the meals your household already eats.

Four to five feedings, three of them meals the family was cooking anyway. Training in the morning? Slide the snack earlier and put the larger carbohydrate meal after the session. The structure survives; only the clock moves.
- List the meals you realistically eat — mess hours, office canteen, family dinner.
- Attach a protein anchor of 20–40 g to each one.
- Put your largest carbohydrate serving in the meal closest to training, before or after.
- Add a pre-bed protein feeding if there is a gap longer than four hours before sleep.
- Only then think about supplements, and only if food genuinely cannot reach the target.
Farhan works rotating shifts at a Pune plant and cannot keep fixed meal times. Instead of chasing a schedule he fixed the count: four protein feedings per waking day, each anchored by eggs, curd, soya or dal. His “breakfast” is sometimes at 9 p.m. His six-month results look like anyone else's, because his totals and distribution are intact.
A client asks whether he should switch from three meals to six to build muscle faster. He currently hits 1.4 g/kg protein. What is your answer?
- Priority order: total calories, then protein, then carbohydrate and fat, then distribution, then workout timing, then supplements.
- Timing keeps amino acids available, fuels the session, and makes a plan sustainable — nothing more.
- “Starvation mode” from a delayed meal is a myth; the body carries hours of amino acids and days of fuel.

Protein Distribution
Split a daily protein target across the day so each feeding reaches the leucine threshold, and fix the classic carbohydrate-heavy Indian breakfast.
Lesson 3.5 placed distribution above timing and below totals. Here is why it earns that place — straight out of the leucine and mTOR machinery you met in Chapter 2.
1Watering the plants
You have four tulsi plants and one bucket of water a day. Emptying the whole bucket onto one plant floods it, wastes most of the water and leaves three dry. Splitting the bucket four ways keeps all four alive.
Muscle protein synthesis behaves similarly. A protein feeding raises synthesis sharply for two to three hours, then returns to baseline even if amino acids are still elevated — the muscle full effect. Beyond a certain dose the extra amino acids are not wasted by the body; they are simply used elsewhere, and they buy no extra synthesis in that sitting.
2The threshold and the dose
Chapter 2 introduced leucine as the trigger that switches on the mTOR pathway. Each feeding needs enough leucine to cross that switch — roughly 2 to 3 g of leucine, which corresponds to about 0.3–0.4 g of protein per kg per meal, or 20–40 g for most adults.
Plant proteins carry less leucine per gram than whey, egg or milk, so a vegetarian feeding usually needs to sit at the higher end — 30–40 g rather than 20–25 g — to reach the same trigger point.

3The Indian distribution problem
Almost every Indian eating pattern has the same shape: a light carbohydrate-heavy breakfast, a moderate lunch, a large dinner. Protein is back-loaded into one evening meal, and the first ten hours of the day contribute almost nothing.

Nothing exotic entered that plan. Curd, roasted chana, rajma and soya chunks are among the cheapest foods in any Indian market, and the day went from one usable feeding to four.
The classic South Indian breakfast is a masterclass in carbohydrate and a near-blank in protein. Two idlis are about 6 g; a dosa with chutney and sambar is around 7–8 g. Adding a bowl of curd, a boiled egg or a scoop of soaked soya to the same plate roughly doubles it without changing the meal you love.
4How many feedings, and does the ceiling exist?
Three to five protein feedings covers almost everyone. Below three the gaps get long and each dose gets uncomfortably large. Above five you may be splitting doses so small that some fall under the leucine threshold, especially on a vegetarian diet.
And the old claim that the body “can only absorb 30 g at a time”? A misstatement. You absorb essentially all of it — digestion is not the bottleneck. What plateaus is the synthesis response from a single sitting. Eating 60 g in one meal is not wasted; it just does not stimulate twice the synthesis of 30 g. If your schedule forces a large meal, eat it — only do not build the whole day that way.
Distribution matters more when total protein is modest and less when it is generous. Someone hitting 2.2 g/kg across two meals does nearly as well as one hitting it across four. But most learners are at 1.2, not 2.2 — and for them, spreading the protein is the highest-yield free change available.
A 65 kg vegetarian eats 120 g of protein, of which 75 g arrives at dinner. Is his total adequate, and what would you change?
- Each feeding needs about 0.3–0.4 g/kg of protein — roughly 20–40 g — to reach the leucine threshold.
- Vegetarians should sit at the upper end because plant proteins carry less leucine per gram.
- Three to five feedings a day suits nearly everyone; the Indian default back-loads protein into dinner.

Pre-Workout Nutrition
Design a pre-workout meal for any training time, including early-morning sessions and Indian mess or office constraints.
Distribution handles the whole day. Now we narrow to the two or three hours before you pick up a bar. The goal is specific: arrive fuelled, comfortable and with amino acids already in the blood.
1Filling the tank before the journey
Nobody starts a 200 km drive on a quarter tank and hopes. You fill up before leaving — but not by pouring petrol over the engine at the moment of departure.
A pre-workout meal has three jobs: top up liver and muscle glycogen, put amino acids into circulation so breakdown is suppressed during the session, and do both without leaving food sitting in your stomach while you squat.
2The timing and size trade-off
The further from training you eat, the larger the meal can be; the closer you get, the smaller and simpler it must become.

Two things slow gastric emptying and cause the heavy, sloshing feeling people mistake for “bad food”: fat and fibre. Both are excellent nutrients and both belong later in the day. A rajma-heavy meal forty minutes before deadlifts is a digestive decision, not a nutritional one.
3How much carbohydrate, and does protein matter?
For a 45 to 90 minute session, roughly 0.5–1.0 g of carbohydrate per kg in the two hours before training is plenty — 35–70 g for a 70 kg lifter, or one plate of poha. Longer sessions justify the upper end.
Protein before training raises blood amino acids during the session, which suppresses muscle protein breakdown while you train. Twenty to thirty grams within two hours is enough — and it relaxes the pressure on post-workout timing, which is the next lesson.
A pre-workout meal is not a performance drug — it is the removal of an obstacle. Its job is to ensure nothing about fuel, hydration or digestion limits the quality of your work, because the work is what signals growth.
4Training at 6 a.m., and the fasted question
Many Indians train at dawn because the gym is empty and work starts at nine. An overnight fast leaves liver glycogen low but muscle glycogen largely intact, so a short morning session is not doomed. If you feel fine training fasted and your performance holds, do so — but add protein soon after.
If you feel weak or lightheaded, you do not need a full meal. Twenty to thirty grams of fast carbohydrate with a little protein, 20–30 minutes before, is usually enough: a banana with 150 ml milk, or two dates with a glass of milk. Test it for a week and judge by your logbook, not by a video.
On stimulants: caffeine before training does improve strength endurance and perceived effort for most people, and strong tea or coffee 30–45 minutes before is a cheap way to get it. Pre-workout powders offer nothing food and coffee cannot, at several times the price, and stacked stimulant products are unwise for anyone with high blood pressure, anxiety or a heart condition — that is a conversation for a doctor.
Priya, 28, trains at 6 a.m. before her Chennai commute. Idli and sambar at 5:30 left her heavy; nothing at all left her lightheaded on the third set. Her settled version is a banana and 150 ml of milk at 5:35, with a proper breakfast of upma, curd and two eggs at 7:45. Same food, better placement.
Myth: “Training fasted burns more fat, so it is better for a lean physique.”
Reality: You do oxidise proportionally more fat in a fasted session, but the body balances it over the following 24 hours. Fat loss over weeks is driven by the calorie deficit, not by the fuel used in the hour you trained. If fasted training makes your session weaker, it is a net loss for muscle.
A hostel student's mess serves dinner at 8 p.m. and he trains at 8:30 p.m. He feels bloated and weak. What is your fix, using only mess food?
- Pre-workout food tops up fuel, raises blood amino acids and must not sit heavy in the stomach.
- The closer to training, the smaller the meal, and the lower the fat and fibre.
- 0.5–1.0 g/kg carbohydrate plus 20–30 g protein within two hours covers most sessions.
- Fasted morning training is workable for short sessions; a banana and milk fixes it if not.

Post-Workout Nutrition
State the real size of the post-exercise window, prescribe protein and carbohydrate after training, and build cheap Indian post-workout meals.
Lesson 3.7 got you into the gym fuelled. Now the session is over and somebody in the changing room is telling you that you have thirty minutes to drink a shake or the workout is wasted. Let us settle that.
1The window is a door, and it is wide
Picture a bank people believe is open for exactly thirty minutes a day. Everyone sprints there in a panic. In reality it is open for hours, and money deposited at 4 p.m. counts exactly as much as money deposited at 1 p.m.
Resistance training elevates muscle protein synthesis for roughly 24 to 48 hours and makes the muscle more sensitive to protein for many hours afterwards. The old “30-minute window” came from early studies, several using fasted subjects — in whom the urgency is real, because they had eaten nothing beforehand.
If you ate a protein-containing meal within two hours before training, amino acids are still arriving in your blood while you shower. You have hours, not minutes.
2What to eat, and how much
Two targets, both simple.
Protein: 0.3–0.4 g per kg — the same per-meal dose from Lesson 3.6, so 20–40 g. It matters because it is a protein feeding, not because of its position on the clock.
Carbohydrate: 0.8–1.2 g per kg over the hours after training if you train daily or twice a day; much less if you train three or four times a week, because ordinary meals have all day to refill glycogen.

Read that table carefully: the most expensive line is the least necessary one. Milk and bananas — the drink of every akhara wrestler for a century — sit near the bottom of the cost column and do the job.
Myth: “You must take whey within 30 minutes or the workout is wasted.”
Reality: Whey is fast and convenient, genuinely useful if you trained fasted or cannot eat for hours. But total daily protein and sensible distribution dominate the outcome. Someone reaching 1.8 g/kg from food who eats an hour after training is not behind the man drinking a shake at minute twelve.
3What about insulin, and the sugar rush?
You will hear that you need fast sugar after training to “spike insulin and drive protein into the muscle.” Insulin does suppress breakdown and shuttle glucose into muscle — but a normal protein-plus-carbohydrate meal already raises it adequately. Dextrose powder on top adds calories and a marketing story, not results.
Fast carbohydrate genuinely earns its place only for rapid glycogen resynthesis — an athlete training twice in one day, or a wrestler with four hours between sessions. For a lifter training once a day, ordinary rice, roti, poha, fruit and milk refill glycogen comfortably.
Vinod runs a small gym in Rajkot where most members earn under twenty thousand rupees a month. His standard post-workout advice costs about twenty rupees: 500 ml of toned milk with two bananas, or chana chaat from the stall outside, followed by a normal dinner within two hours. His members grow.
The genuinely useful version of the post-workout rule is this: do not let a long gap sit on either side of your session. Roughly, the last protein feeding before training and the first one after it should not be more than five or six hours apart. That single rule captures almost everything the window debate was ever about, and it works whether you train at 6 a.m. or 9 p.m.
Two lifters eat identical daily totals. One drinks whey immediately after training; the other eats a full meal 75 minutes later. Who gains more muscle, and why?
- Muscle protein synthesis stays elevated for roughly 24–48 hours after training; the 30-minute window is a myth.
- Urgency depends on when you last ate protein, not on the clock.

Night-Time Nutrition
Explain what happens to muscle protein balance overnight, choose an appropriate pre-sleep feeding, and dismantle the “eating at night makes you fat” myth.
Lesson 3.8 closed the training day. But the longest gap between feedings is the one you sleep through — seven to nine hours with nothing arriving.
1The overnight fast nobody plans for
Think of a hostel canteen that shuts at 9 p.m. and reopens at 8 a.m. Anyone who missed the last serving goes eleven hours without food. That is what happens to your muscles every night.
Overnight, with no amino acids arriving, synthesis drifts down and breakdown continues; net muscle protein balance in the later hours of sleep tends negative in the fasted state. You do not wake up smaller — the amounts are tiny — but across a year of training it is a small tax you can avoid.
Sleep is also when much of your recovery happens: growth hormone release is greatest in early deep sleep and tissue repair proceeds through the night. Feeding the night is not about forcing extra growth — it is about not leaving the repair crew without materials.
2Slow protein, and why curd is the Indian answer
Not all proteins empty from the stomach at the same speed. Whey is fast — a sharp rise within about an hour, back to baseline in three. Casein, the main protein in milk, curd and paneer, clots in stomach acid and releases amino acids slowly over six or seven hours. That is exactly the profile a night needs.
India already eats this food. Milk, dahi, paneer and chhena are casein-dominant — roughly 80 percent of milk protein is casein. A bowl of curd or a glass of milk before bed is a pre-sleep casein feeding by another name.

Aim for roughly 30–40 g of protein in the two hours before sleep, or whatever fraction fits your appetite and budget. Even 8–10 g from a glass of milk beats nothing, and it is the version most Indian households will sustain.
3Does eating at night make you fat?
No. This is one of the most stubborn beliefs in Indian households, usually phrased as “raat ko chawal mat khao.” A calorie does not change value at sunset, and your body does not switch to a fat-storing mode at a particular hour.
Late eating does correlate with weight gain, for behavioural reasons: it is often unplanned, in front of a screen, fried or sweet, and on top of a full day's intake rather than instead of part of it. The problem is the extra calories, not the clock.
If your day's totals are correct, curd, milk or a small paneer serving at 11 p.m. is entirely fine — and if you train late it may be the most useful meal in your plan.
Myth: “Carbohydrates at night get stored as fat because you are not active.”
Reality: Glycogen stores are refilled based on how depleted they are, not on the time of day, and fat storage follows the 24-hour energy balance. Some people even sleep better after an evening carbohydrate serving. If a bowl of rice at dinner is what makes your day's calories and your family's cooking work together, eat the rice.
The traditional akhara diet — milk, ghee, almonds and chana, much of it in the evening — got the casein principle right long before anyone measured amino acid kinetics. What it got wrong was the volume of ghee, which is why old-style pehlwan physiques carried substantial fat alongside genuinely impressive muscle.
Persistent night-time eating that you feel unable to control, waking specifically to eat, or eating at night with distress or secrecy are not nutrition-planning problems. Night eating syndrome and binge eating disorder are recognised clinical conditions and need assessment by a qualified professional. Similarly, severe reflux that worsens with a pre-sleep meal should be evaluated medically rather than managed by guesswork.
A client finishes dinner at 8 p.m., sleeps at midnight, wakes at 7 a.m. and asks whether a bedtime snack is worth it. What do you say?
- Casein — the protein in milk, curd and paneer — releases amino acids slowly and suits the night.
- Aim for 30–40 g of protein before bed where possible; a glass of milk still beats nothing.
- Eating at night does not cause fat gain; unplanned extra calories at night do.
- Uncontrolled or distressing night eating is a clinical matter and needs professional assessment.
- Describe what happens to muscle protein balance overnight and why.
- Compare whey and casein by speed of amino acid release and say which suits bedtime.
- Name four Indian pre-sleep protein options with approximate protein content.
- Explain to a family member why rice at night is not inherently fattening.

Hydration for Muscle Growth
Quantify daily fluid needs for a lifter in Indian conditions, recognise dehydration, and manage electrolytes without buying anything exotic.
Nine lessons of food, and we have not mentioned the substance that makes up about 75 percent of muscle tissue by weight. Water is not a background detail — it is the medium every reaction happens in.
1The cell as a filled water tank
A muscle cell works properly only when well filled with fluid, like an overhead tank at full pressure. When the tank drops, taps downstairs run thin.
Two things follow. Cell volume itself appears to act as a signal: a well-hydrated, swollen cell tends towards building, a dehydrated one towards breakdown. And everything muscle does — nutrient transport, waste clearance, calcium release, temperature regulation — happens in water. This is also why creatine, covered in a later chapter, draws water into muscle cells: the fullness is part of the mechanism, not cosmetic.
2How little it takes to lose performance
The number that shocks learners: a fluid loss of about 2 percent of bodyweight measurably impairs strength endurance, power output and concentration. For a 70 kg lifter that is 1.4 kg — one hard hour in a Nagpur summer without air conditioning. And by the time you feel genuinely thirsty you are often already 1–2 percent down. Thirst is a lagging indicator, not a warning light.

3How much you need
Start from roughly 30–35 ml per kg per day — about 2 to 2.5 litres for a 70 kg person — then add for training and heat.

So a 70 kg lifter training an hour in April is looking at 3.5 to 4 litres a day, not two. Around the session: 400–500 ml in the two hours before, 150–250 ml every 15–20 minutes during, and enough afterwards to replace what the scale says you lost.
4Electrolytes in Indian heat
Sweat is not just water. It carries sodium above all, plus potassium, chloride and magnesium. An hour of heavy training in a hot Indian gym can cost well over a litre, and replacing it with plain water alone leaves you low on sodium — which shows up as cramps, headache and unusual fatigue.
You do not need an imported sports drink. Nimbu pani with a pinch of salt and a spoon of sugar is a perfectly good rehydration mix. Buttermilk with salt and jeera is arguably better, since it adds a little protein. Coconut water supplies potassium but little sodium. ORS sachets from any chemist are the cheapest precise option after heavy losses. Coffee and tea do count towards fluid intake despite the folklore — the diuretic effect of moderate caffeine is small and offset by the fluid itself.
Drinking far more than you need is not harmless. Very large volumes of plain water in a short time, especially with heavy sweating, can dilute blood sodium — a dangerous condition called hyponatraemia. Drink to a plan and to urine colour, not to a target of “as much as possible.” Anyone with kidney disease, heart failure or on diuretics should have fluid targets set by their doctor, not by a fitness formula.
Rakesh trains at 6:30 p.m. in a Ludhiana gym with two ceiling fans and no cooler. Through May his weights fell and he blamed his programme. Weighing himself before and after a session showed a 1.6 kg loss — over 2 percent. He now drinks 500 ml before training, a litre during, and salted buttermilk afterwards. His lifts recovered in two weeks with no change to his programme.
An 80 kg lifter weighs 78.4 kg after a hot session. How much fluid did he lose, is it significant, and how much should he replace?
- A 2 percent fluid loss measurably reduces strength endurance, power and focus.
- Baseline 30–35 ml/kg, plus 500–750 ml per training hour, plus more for heat, protein and fibre.
- Nimbu pani with salt, buttermilk, coconut water and ORS sachets replace electrolytes cheaply.
- Over-drinking plain water is not harmless; drink to urine colour and to a plan.
- Explain cell volume as a signal for muscle building.
- State the fluid loss threshold at which performance declines and convert it for a 60 kg person.
- Calculate total daily fluid for a 75 kg lifter training an hour in summer heat.

Work strictly downwards. Someone failing question one cannot be helped by anything in question five. Most stalled trainees in Indian gyms fail at one, two or four — and are asking about six.

3The myths, corrected
- “Bigger bulk, bigger muscle.” Growth has a ceiling; calories above it become fat.
- “Vegetarians need whey.” Soya, paneer, curd, milk and legumes reach 2 g/kg comfortably.
- “Rice makes you fat.” Surplus calories do. Rice is training fuel.
- “Ghee raises testosterone.” Restoring a deficient fat intake supports normal function; exceeding it does not push hormones higher.
- “Eat every two hours or go catabolic.” Frequency has a small effect once totals and doses are right.
- “Only 30 g of protein is absorbed.” Absorption is near-complete; the synthesis response is what plateaus.
- “Thirty-minute anabolic window.” Sensitivity lasts many hours; urgency depends on when you last ate.
- “Eating at night makes you fat.” Unplanned extra calories do, at any hour.
When a client stalls, resist the urge to add something. Audit downwards instead. In practice, four out of five plateaus in Indian gyms resolve at step one or step two — not enough total food, or protein sitting near 1 g/kg with everything arriving at dinner. The fix is usually cheaper than what the client was about to buy.
A 62 kg vegetarian eats 2,050 kcal, 78 g protein, 60 g fat, and drinks 1.5 litres a day. Where does he fail first, and what is your single highest-yield change?
- Six questions in a fixed order: surplus, protein, fuel, distribution, session bracketing, hydration.
- Always troubleshoot from the top of the ladder downwards.
- The core numbers fit on one card and scale with bodyweight.
- Most Indian plateaus are total-food or protein-distribution problems, not supplement problems.

1Ashwin — hostel mess, 62 kg, trains 6 p.m.
Constraints: mess serves at 8 a.m., 1 p.m. and 8 p.m. No cooking allowed; budget for two outside items a day. Target 2,600 kcal, 115 g protein.

Fix applied: the eggs and the mid-morning milk convert two empty feedings into real ones, and the 5 p.m. bananas sit an hour before training. Protein now lands at four solid feedings instead of one.
2Meera — vegetarian, 55 kg, trains 7 a.m.
Constraints: strict vegetarian, no eggs. Cooks at home. Target 2,100 kcal, 105 g protein at 1.9 g/kg.

Fix applied: training at 7 a.m. means a deliberately tiny pre-training feed and a real breakfast after. Every other feeding clears roughly 20 g — what a vegetarian needs to cross the leucine threshold reliably. No supplement appears anywhere.
3Ravi — low budget, 68 kg, factory work
Constraints: about 120 rupees a day beyond the family's cooking; physically demanding job. Target 3,000 kcal, 120 g protein.

Fix applied: soya chunks and eggs do the heavy lifting, both among the cheapest protein per rupee in India. Nothing here needs a supplement shop, and the calorie total accounts for a job that already burns a great deal.
4Farhan — rotating shifts, 74 kg
Constraints: shift pattern changes weekly. Target 3,100 kcal, 135 g protein.
Farhan's plan is not a clock but a count: five protein feedings per waking period, each at least 25 g, with the largest carbohydrate serving nearest whenever training happens. His anchors are eggs or curd on waking, a dal-and-rice tiffin at his mid-shift break, a soya or paneer meal after training, a full home meal, and milk before sleep — at whatever hour those fall.
For anyone whose life does not run on a fitness influencer's timetable, this is the important idea: the rules are about intervals and doses, not the position of the sun.
- Estimate maintenance, add 250–500 kcal.
- Set protein at 1.6–2.2 g/kg and divide by four or five feedings.
- Set fat at 0.8–1.2 g/kg; give the rest of the calories to carbohydrate.
- Attach a protein anchor to each meal you already eat.
- Place the largest carbohydrate serving next to your training slot.
- Add a pre-sleep casein feeding and set daily fluid; review the scale after two weeks.
None of these plans is appropriate for someone with diagnosed kidney disease, uncontrolled diabetes, an eating disorder, or a condition requiring a therapeutic diet. Unexplained weight loss, persistent fatigue despite adequate food, or suspected anaemia need medical investigation, not a higher protein target. Good nutrition improves the odds of a good outcome — it does not replace a diagnosis.
Ashwin's plan reaches 105 g of protein against a 115 g target. Using only mess or kirana food, how would you close the gap without adding much fat?
